Six minutes to undo hours of sitting. Do it every afternoon. Move slowly and keep breathing. Nothing here should hurt.

Boxing conditioning with no bag needed, for 3 rounds. Stay light on your feet, keep your guard up, and breathe out sharply with every punch.

Four sweaty moves at 40 seconds on and 20 off, for 3 rounds. Warm up with a few minutes of jogging and dynamic stretches first.

Every minute on the minute: do the reps at the start of each minute and rest for whatever's left, for 4 rounds. If you can't finish the reps with at least 15 seconds to spare, cut them down.

Four moves in Tabata timing, 20 seconds on and 10 off, for 2 rounds: 8 intervals in all. Warm up for 5 minutes first.

Low-impact, no-jumping cardio that won't annoy the neighbours, for 4 rounds. Move with purpose: the effort comes from speed and range, not impact.

A 45-minute steady-state ride with three tempo blocks to build aerobic endurance. Tempo should feel comfortably hard: you can speak in short sentences, but you'd rather not.

Learn to skip smoothly and build your engine, for 5 rounds. Stay on the balls of your feet with tiny hops, and turn the rope from your wrists, not your shoulders. If you trip, just restart.

Five lifts back to back without putting the dumbbells down, for 5 rounds. Use light dumbbells: your weakest lift, the push press, sets the weight. Your lungs will give out before your muscles do.

Push Day

by Rohan Strength

Chest, shoulders and triceps with barbell and dumbbells, for 4 rounds. Warm up with a couple of light sets of bench press. Pick weights that leave one or two reps in the tank.

Build up to your first strict pull-up, for 4 rounds. Do this two or three times a week. Once you can do 5 slow negatives, try a full pull-up at the start of each session.

Four big dumbbell lifts that cover the whole body, for 3 rounds. Pick weights you could lift about 12 times, so 10 reps leaves one or two in the tank. Warm up with a light round first.

A no-equipment circuit for chest, shoulders and arms, for 3 rounds. Warm up your shoulders first, and drop to your knees whenever your form slips.
